Electrolytes are essential on a ketogenic diet. Maintaining proper electrolyte balance helps reduce symptoms commonly called the “keto flu,” and can also ease muscle cramps and sugar cravings that often appear when you switch to low-carb eating.
What Are Electrolytes?
Electrolytes are minerals that carry an electrical charge and are critical for nerve signaling, muscle contraction, and fluid balance. When you begin a ketogenic diet, your body stores far less glycogen (the carbohydrate form of energy). Because glycogen binds water, lower glycogen levels cause the body to release water, which can lead to increased loss of important minerals.
Because this early water loss can flush electrolytes from the body, it’s important to pay attention to your intake when starting or maintaining ketosis. The four main electrolytes to consider are sodium, magnesium, potassium, and calcium. Below I explain the role of each and list whole-food sources to help you preserve a healthy balance.
Electrolytes on a Ketogenic Diet
Sodium
Sodium (usually consumed as salt) is especially important on a ketogenic diet. With reduced carbohydrate stores, your body’s ability to retain water diminishes, and sodium helps maintain fluid balance, supports nutrient transport across cell membranes, and prevents dehydration. It also plays a key role in nerve function and muscle contraction.
Good food sources of sodium include sauerkraut, olives, shrimp, miso, ham, celery, watercress, and simply salting meals to taste. Signs of low sodium can include dizziness, heat intolerance, low blood pressure, rapid pulse, mental fatigue, loss of appetite, and headaches.
High potassium intake can affect sodium balance, while adequate vitamin D supports sodium retention. Be cautious not to overconsume plain water to the point of diluting sodium levels, a condition called hyponatremia, which can be dangerous.
Magnesium
Magnesium is another crucial electrolyte, often overlooked in modern diets. It supports strong bones and teeth, healthy and relaxed muscles, regular bowel function, and cellular energy production. Magnesium also plays a central role in mitochondrial function, helping your cells generate energy efficiently.
Natural sources of magnesium include pumpkin seeds, sesame seeds, sunflower seeds, almonds, brewer’s yeast, Brazil nuts, pecans, garlic, spinach, and other leafy greens. If using supplements, magnesium citrate and magnesium amino acid chelates tend to be more bioavailable than magnesium carbonate or sulfate. Nutrients such as zinc and vitamins D, B1 and B6 help the body retain and utilize magnesium.
High calcium intake—frequently from dairy—can interfere with magnesium status, so balancing these minerals is important. Signs of magnesium deficiency may include muscle cramps, spasms, twitches, high blood pressure, insomnia, and heightened sensitivity to noise. Consult your healthcare provider before starting supplements, especially if you take prescription medications.
Potassium
Potassium is vital for the electrolyte mix and is often underestimated on ketogenic plans. It supports cellular nutrient exchange, nerve and muscle function, muscle relaxation, insulin secretion involved in blood sugar control, heart health, and healthy gut motility.
Potassium-rich foods suitable for low-carb eating include watercress, cabbage, celery, parsley, radishes, cauliflower, mushrooms, avocado, coconut, and zucchini. Seaweed and brewer’s yeast are also good sources.
Excessive coffee consumption can deplete potassium and magnesium, so moderating caffeine can help preserve electrolyte balance. Coffee can increase adrenal activity and cortisol, which affects insulin and metabolism; since ketogenic diets depend on stable insulin and fat-burning, managing stimulants is wise.
Potassium supplementation should only be undertaken with medical supervision because very high doses can be dangerous. Rather than large potassium supplements, improving magnesium status can help the body maintain potassium inside cells. Lifestyle factors such as high sodium intake from processed foods, alcohol, and chronic stress can lower potassium, although this is less common on a well-formulated ketogenic diet.
Calcium
Calcium is typically not a major concern for most people on a ketogenic diet, since dairy products provide substantial calcium. If you follow a dairy-free ketogenic approach, paying attention to calcium-rich whole foods is important.
Calcium supports strong bones and teeth, muscle function, heart health, skin quality, and hormonal balance. The general recommended intake is around 800 mg per day for many adults, which can be met through foods like cheeses, almonds, brewer’s yeast, parsley, artichokes, pumpkin seeds, and cabbage. If supplementation is needed, calcium citrate or amino acid chelates are often better absorbed than calcium carbonate; discuss options with your doctor.
Calcium absorption is linked to magnesium and vitamin D. Excessive vitamin D intake can alter calcium balance, so timing and dosing matter. Heavy alcohol use, sedentary lifestyle, and high caffeine intake can also reduce calcium absorption, so aim for balanced habits alongside nutrient-rich foods.
